How to organise training over time: periodisation models, splits and fatigue management.
Macro, meso and microcycle: the vocabulary of programming
A macrocycle (12–52 weeks) is your training block aimed at a big goal; it is divided into mesocycles (3–6 weeks) with a specific objective (hypertrophy, strength, power), and each mesocycle is made up of microcycles (usually 1 week) that define your actual day-to-day routine. Thinking across these three levels stops you improvising session by session with no direction.
How to apply it
- Define your mesocycle goal (3–6 weeks) before designing your weekly routine
- Close each mesocycle with a deload week before starting the next
Linear periodisation: the classic model
This is the oldest and most studied model: volume starts high and drops progressively while intensity rises, moving through adaptation, hypertrophy, strength and (if you compete) a final peak. It is simple and works very well in beginners and intermediates, although because it only trains one quality thoroughly per phase, you can lose some of what you gained in earlier phases.
How to apply it
- If you are a beginner or intermediate, a simple linear model (drop volume, add weight over the weeks) is enough
- There is no need to complicate things with advanced models if this is still giving you progress
Undulating periodisation: varying within the week
Instead of dropping volume week by week, undulating periodisation changes the rep range and intensity between sessions (DUP: each session different, e.g. Monday strength, Wednesday hypertrophy, Friday endurance) or between weeks (WUP: one volume week, one intensity week). A 20-week trial found that the daily variant (DUP) produced greater strength gains than the classic linear model.
How to apply it
- If you have been training 1+ year and the linear model is no longer enough, try varying the rep range between sessions within the same week
- You do not need to change daily: alternating weekly (WUP) already gives much of the benefit with less complexity
Block periodisation: for when simple is no longer enough
It concentrates training into consecutive, specialised mesocycles: accumulation (high volume, moderate intensity, hypertrophy focus), intensification (less volume, more intensity, strength focus) and realisation (low volume, very high intensity, focused on expressing what you gained). A key principle is that fatigue 'masks' your real fitness: your best performance usually shows up after you drop the load (deload), not at peak volume.
How to apply it
- If you have trained seriously for years, structure 4–6 week blocks each with one dominant goal, instead of chasing everything at once
- Do not get frustrated if you feel weak in the highest-volume week: that is normal, the fitness shows up afterwards
The conjugate method: strength and power at once (an advanced niche)
Developed in powerlifting (Westside Barbell), it combines max effort days (90–100% 1RM, few reps) with dynamic effort days (50–65% 1RM moved as fast as possible) and high-volume accessory work within the same week. It is demanding in terms of recovery and equipment, and the evidence comes mainly from elite powerlifters, not controlled studies in the general population.
How to apply it
- This model only makes sense if you are already advanced in powerlifting with a good recovery base
- For general hypertrophy or low-to-medium levels it is not the most efficient option: there are simpler models that are just as effective
Which model to choose for your level
There is no universally 'superior' model: linear works better the less trained you are (you can still progress on almost any stimulus), undulating pays off once linear stalls, and blocks or conjugate are only justified at advanced levels with very specific goals. Switching models before exhausting the previous one is the most common way to complicate your life unnecessarily.
How to apply it
- Beginner: simple linear. Intermediate: undulating (DUP or WUP). Advanced with a specific strength goal: blocks or conjugate
- Change model only when the current one stops giving you progress, not out of boredom
Training splits: full body, upper/lower, PPL and the bro split
Full body (each muscle 3×/week) and upper/lower (each muscle 2×/week) are among the best validated: one study found that training each group 6×/week gives the same results as 3×/week at the same total volume, so frequency matters less than total volume spread out well. A 6-day PPL lets you fit in plenty of weekly volume without endless sessions. The classic 'bro split' (1×/week per group) can work in advanced lifters, but a meta-analysis found that with volume equated, training each group 2×/week beats 1×/week for most people.
How to apply it
- Choose your split based on the days you have available, not the other way round: 3 days → full body; 4 → upper/lower; 5–6 → PPL
- If you can only train each muscle 1×/week, raise that session's volume to compensate, although 2×/week usually performs better
The dual fitness-fatigue model
Every training session leaves you with two things at once: a positive adaptation (fitness) that lasts weeks, and accumulated fatigue that dissipates in days. While you are training hard, fatigue masks the real fitness you have already gained; that is why you often feel stronger just after dropping the load (a deload) than in the middle of a high-volume block. Understanding this stops you reading mid-mesocycle tiredness as a sign that you are not progressing.
How to apply it
- Do not judge your progress in the hardest week of the mesocycle: wait for the deload to see your real fitness
- If you feel stuck mid-block, it may be accumulated fatigue rather than a genuine lack of progress
Types of deload and when to use each
Reducing volume while keeping intensity (fewer sets at the same weight) is the most recommended option: it removes mechanical fatigue without losing the neural signal of heavy loads. Reducing intensity while keeping volume helps when the fatigue is more neural than muscular. Complete rest (48–72 h without training, or very light activity) makes sense after a competition or severe systemic fatigue.
How to apply it
- By default, cut sets by 40–60% and keep the weight: it is the deload with the best benefit-to-simplicity ratio
- Save complete rest for after competing or when fatigue is clearly excessive, not as routine
Signs of overtraining and how often to deload
Watch for a combination of signals, not just one: a sustained drop in strength (>10% across two sessions), worse sleep and mood, a higher than normal resting heart rate, muscle soreness that does not fade within 72 h, or more frequent colds. The less experienced you are, the less you need to deload (every 8–12 weeks is usually enough); the more advanced you are and the more load you accumulate, the more often you need it (every 2–4 weeks at high levels).
How to apply it
- If you notice 2–3 signs from the list at once, bring your deload forward even if it was not due yet
- Beginner: deload every 8–12 weeks. Advanced: every 3–5 weeks. Adjust by how you feel, not just by the calendar
